On July 15, 2021, IMAGINiT officially launched our VDOT Gravity Parts Library for Civil 3D. As I have had the opportunity to speak with different companies over the last 6 months about the offering, the desire to have a trial has come up in the conversations more than once. Below or the ones I've done: Training Paces My first "Calculator" doesn't calculate anything. It's just a table with some handy paces and times for a wide-range of runners. It was derived from the online calculaters to the right. You enter the table with your best or date time for one of the distances in the first 4 columns (5k, 3 mi, 3200m or 1600m). The 5th column is the Jack Daniels VDOT for those 4 distances. So the first 4 columns can be considered an equivalent time converer for those 4 distances. The "5k Time" column increments are 10 seconds so you extrapolate if your times fall in-between. Ten seconds should be fine enough resolution. The two vVO2 columns show the velocity of VO2max for both a mile and 1000 meters. So if you're a 17:30 5k runner a vVO2max workout time of 1000 meters would be 3:23. The 2 "Race Pace" columns are specific to 5k and are the race paces per mile and 1k for the 5000 meter time in the first column. The next column shows "Base Pace" and "Long Run" pace for each row.Frankly I find a lot of variation in this but it'll at least keeps your athetes from running too fast. We often talk about different speeds, or intensities, of running, and it is desirable to understand the degree to which different intensities stress the body and improve performance. Below are the different intensities of running that are built into the V.O2 app and what they are designed to benefit. Easy running is run at a very slow pace because of your current state of fitness or terrain and weather conditions. Think of Easy running as referring to an intensity that is “conversational” in nature, meaning, you’re able to carry on a normal conversation with a friend throughout the run. Easy runs do a great job of strengthening the heart muscle and improving the running muscle fibers’ job of providing energy for the muscles that are doing the work. Relative to a hard 100% effort, Easy runs are more in the range of 60-80% effort, and I don’t believe that it is necessary to be at least 60% as some days, or for some newer runners, less than 60% is OK. Easy runs include warm-up, recovery, easy-day runs and long runs. Try to keep your long runs from being longer than 25-30% of weekly mileage, or 150 minutes, whichever is the lesser amount. Fast Repetition running is a faster version of Repetition training and is primarily useful for runners who regularly race 800 meters, which includes those who concentrate on 400m and 800m races and others who mainly race 800m and 1500/mile distances. The speed of FR runs is equal to the speed used in current 800-meter races, but not as fast as future anticipated 800m race speed. The benefits of FR running are improvement of economy at a faster speed and stressing the body’s anaerobic function. FR pace should be about 3-seconds per 200m faster than usual Repetition pace and need not be longer than about 60-seconds (but may be up to 90-seconds for elite 800m runners). Take full recovery following each FR. Do not total more FR running in a workout than the lesser of 2% of weekly mileage, 7-minutes, and 3000 meters, or whichever comes first. A graph showing that O2 consumption increases with exercise intensity until a maximum is reached, which is V̇O2max.V̇O2max is the maximum (max) volume (V) of oxygen (O2) you can use during exercise. Measuring V̇O2max requires specialist equipment, but there are many locations with the facilities and the cost is usually under $100. The procedure involves running on a treadmill while wearing a mask to capture your breath. There is a warm up period, and then you run at a reasonably stressful pace while the treadmill gradient is steadily increased until you can't keep going. For most of the test, as the workload increases so does the O2 you use. However, there will come a point where the increased workload does not have a corresponding increase in O2 usage. This is the point where you are using as much O2 as you are capable of and the increased workload is coming from anaerobic systems. While V̇O2max is interesting, it does not include details of Running Economy, so it does not give a complete picture of a runner's capabilities. Arguably, VDOT is a more useful measure of fitness.1 Estimating VO2maxV̇O2max can be estimated from a race performance, and this is implemented in the VDOT Calculator. Another approach is the Cooper test developed in 1968 found that the distance that could be covered in 12 minutes was strongly correlated with VO2max[1]. However, the Cooper test requires a lot of motivation and a good sense of pacing, as 12 minutes is a relatively long period for this type of test[2]. A similar technique is to increase running speed every two minutes until exhaustion, then VO2max can be estimated from the maximum speed that was achieved using Léger & Mercier formula:[3]:V̇O2max = speed * 3.5Where V̇O2max is in ml/Kg/min and vV̇O2max is in km/hr. 2 V̇O2max and V̇O2peakThis graph shows that V̇O2peak, which is the highest O2 observed, without the plateau that defines V̇O2max.Some research uses the term V̇O2peak rather than V̇O2max, and while the two are similar, there is an important difference. Where V̇O2max is the highest O2 uptake seen, even though exercise intensity has continued to increase, V̇O2peak is simply the highest O2 seen[4]. It's possible for V̇O2peak to be the same as V̇O2max, but only if the test is terminated at just the right point. The biggest problem with V̇O2peak is that a training program might result in a subject getting better at the test, which would result in a higher V̇O2peak value, without actually changing their V̇O2max. 2025-04-03최근 대회에서 3시간 55분의 기록으로 마라톤을 완주했다면 다음 대회 기록 향상을 위해서 어떤 훈련을 진행하고, 어떻게 페이스 산출을 해야 할까? 러너스 월드 매거진에서 세계 최고의 러닝 코치로 선정된 Jack Daniels 박사(러닝 포뮬러의 저자)와 V.O2 팀이 설계한 공식 VDOT Running Calculator. 앱스토어, 플레이스토어 VDOT 검색 이 공식으로 ‘러닝 이코노미에 대한 기준 수치와 최근 참가한 대회에서의 기록을 근거로 운동 상태를 나타내는 VDOT 지수’를 산출하면 인터벌, LT 훈련 등 다양한 훈련에서의 페이스나 다음 대회에서의 페이스를 설정할 수 있다. VDOT 이란? 기록을 통해 산출된 조정된 최대 산소 섭취량 지수로 다양한 형태의 훈련에서 훈련 강도를 파악할 수 있다. VDOT는 현재 달리기 수준의 척도이다. 모든 러닝 퍼포먼스에 점수를 부여하고, 현재 트레이닝 페이스를 결정한다.(VO2max 수치와 유사하지만 오로지 기록으로 측정한 수치이다.) 최근 풀코스 마라톤에서 3시간 55분 00초를 기록했다면 VDOT에 Calculator 항목에 Marathon, 3:55:00을 입력한 후 Calculate 버튼을 누르면 된다.그럼 우측 상단에 현재의 VDOT 포인트인 38.9가 표시된다.(온도와 고도 입력으로 포인트 조정이 가능하다.) 두 번째 항목인 Training을 보면 해당 VDOT 수치에 적합한 훈련 페이스가 각 거리별로 산출된다. 1마일과 1km는 easy(조깅) 페이스부터 표시되며 트랙 훈련에 적합한 1200m, 800m 등의 거리는 Threshold, Interval, Repeition 등 고강도 훈련에 적합한 페이스가 산출되어 표기된다. 세 번째 항목인 Equivalent는 입력한 기록을 기준으로 다른 거리의 레이스에서 어떤 기록이 예상될지 산출해서 표기해 준다. 예를 들어 풀코스 3시간 55분(5:34/km 페이스)의 기록에 상응하는 하프 마라톤의 예상 기록은 1시간53분40초(5:23/km 페이스)이고, 이에 상승하는 5km 예상 기록은 24분42초(4:56/km 페이스)이다.이 기능을 통해 동등한 수준의 다양한 훈련을 적용해 볼 수 있다. VDOT 이용 5000m Time Trial 도전 장소 : 인천 문학 보조경기장 트랙 러닝화 : 아디다스 아디제로 프로3 오늘 훈련은 VDOT으로 산출된 페이스를 이용한 5000m 타임트라이얼(시간측정주)이다. VDOT 앱에 지난 3월 서울마라톤의 기록(2:55:00)과 4월 대구마라톤의 기록(3:08:01)을 입력해 보니 각각 55.3과 50.8 VDOT 포인트가 산출되었다.위 수치에 상응하는 5km 기록은 18분 16초(3:39/km 페이스), 19분 39초(3:56/km 페이스)이다. 두 대회의 난이도 차이로 인해 VDOT 차이가 상당하다. 이번 5000m 시간측정주를 진행하는 트랙은 평평한 곳이므로 대구 코스에 비해 고저도 차이가 적은 서울 동아마라톤에 좀 더 기준을 두고,오늘 목표는 18분 30초(3:42/km 페이스)로 설정했다. VDOT의 계산에 따르면 5000m를 18분 30초에 힘겹게 성공할 것으로 예상하며 훈련을 진행했다. 테스트 결과 VDOT이 제시한 훈련 페이스는 꽤나 정확했다.훈련을 살짝 오버 페이스로 시작해 후반부 속도가 밀리긴 했지만 평균, 최대심박수를 보면 지난 서울 동아마라톤의 기록과 상당히 유사한 것을 알 수 있다. VDOT 5000TT 페이스와 심박수 지난 3월 서울동아마라톤 심박수 차트 이를 통해 VDOT에서 제공한 것처럼 마라톤 기록 2시간55분과 5,000m 기록 18분30초이 동등한 수준이라는 것을 알 수 있었다. 컨디션 등에 따라 어느 정도 차이는 있을 수 있지만 이런 VDOT의 페이스 산출은 다양한 마라톤 훈련 계획에 도움이 될 것이다. 어느덧 2024년 상반기 대회 시즌이 막바지에 접어들었다. 이제 더운 날씨로 좋은 기록을 내긴 어려운 시기가 되었다.이럴 땐 마라톤 포인트 훈련을 장거리보다는 단거리의 빠른 스피드 훈련 위주로 전환해 주는 것이 좋다. 오늘 포스팅 한 VDOT으로 본인의 레이스 기록에 상응하는 단거리 훈련 페이스를 산출해 훈련에 적용해 보길 추천한다.
